Soy-free meal plan: a week without soy

This soy-free meal plan gives you a week of meals with no soy sauce, tofu, tempeh, edamame, miso or soy milk, built mainly on meat, fish, eggs, dairy, lentils and beans for protein.

Soy turns up in a surprising number of processed foods, so the plan cooks mostly from scratch, lists the label words to watch, and works out one full day with calories and macros.

How to plan a soy-free week

  • Cook from basic ingredients. Soy flour, soy protein and soybean oil are common in bread, sausages, burgers, cereal bars and ready meals.
  • Season Asian dishes differently. Coconut aminos, fish sauce, salt, lime and ginger cover much of what soy sauce does.
  • Vegetarians and vegans need other proteins: lentils, chickpeas, beans, eggs and dairy (if you eat them), quinoa and seitan (if gluten is fine for you).
  • Highly refined soybean oil and soy lecithin are tolerated by many people with soy allergy, but not all; ask your allergist what applies to you.

Soy swaps that work

  • Soy sauce: coconut aminos, or fish sauce with lime
  • Tofu in curries and stir-fries: chicken, paneer or chickpeas
  • Soy milk: dairy, oat or rice milk
  • Edamame as a snack: roasted chickpeas
  • Miso: a little anchovy, tomato paste or mushroom for savouriness

Where soy hides

  • Bread and baked goods (soy flour), vegetarian burgers and sausages (soy protein).
  • Stock cubes, gravies, sauces and marinades (hydrolysed soy protein, soy sauce).
  • Label words: soya, soybean, edamame, tofu, tempeh, miso, tamari, shoyu, textured vegetable protein (TVP).
  • Chocolate and cereal bars often contain soy lecithin.

How Meal Planner Pro handles it

  • Choose Soy in the quiz's allergy question. The planner excludes soy sauce, tofu, tempeh, edamame, miso, tamari and other soy ingredients.
  • If you're vegan and soy-free, the planner switches to proteins such as lentils, chickpeas, beans and quinoa for you.
  • Allergies come before everything else in your plan, including your cuisines: a traditional dish is adapted rather than served with an ingredient you've excluded.
  • Exclusion works from ingredient names, so it can't see what is inside a packaged product. Always read labels and 'may contain' warnings, especially for a severe allergy.

Frequently Asked Questions

Highly refined soybean oil has most of the soy protein removed, and many people with a soy allergy tolerate it, but cold-pressed soy oil can contain protein. Your allergist can tell you whether you need to avoid it.
